Hard to tell.\" width=\"320\" height=\"240\" \/><\/p>\n<p>It has since been co-opted and copied by every running blog out there, so we\u2019re going to be referring to a generic \u201cCouch to 5K\u201d program when we talk about it.<\/p>\n<p><i><span style=\"font-weight: 400;\">(When<\/span><\/i><i><span style=\"font-weight: 400;\"> people ask the question \u201cHow long does it take to complete Couch to 5K,\u201d it really depends on which program they pick.\u00a0<\/span><\/i><\/p>\n<p><i><span style=\"font-weight: 400;\">It might be 6 weeks, or 12 weeks, or 9 weeks. The original Couch to 5K plan created by Cooling Running took 9 weeks)<\/span><\/i><span style=\"font-weight: 400;\">. <\/span><\/p>\n<p><strong>Here&#8217;s the Couch to 5K plan a nutshell:<\/strong><\/p>\n<p>The program utilizes an uber-popular concept called <a href=\"https:\/\/www.nerdfitness.com\/blog\/kick-your-ass-and-kickstart-your-metabolism-in-20-minutes\/\" target=\"_blank\" rel=\"noopener noreferrer\">interval training<\/a>\u00a0&#8211; moving at different speeds throughout a running session &#8211; and lays out exactly what to do every day for 6-12 weeks after starting.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601013\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/calendar.gif\" alt=\"What&#039;s cool about Couch to 5K is each day you know exactly how you should be training!\" width=\"386\" height=\"217\" \/><\/p>\n<p>By varying your pacing, your body is forced to adapt to different speeds, and your heart and lungs have to adapt to various levels of strenuous activity (and get stronger\/healthier as a consequence).<\/p>\n<p>As a result, you actually burn more calories and get better prepared for a race than compared to just training at a constant speed.<\/p>\n<p><strong>In other words, <a href=\"https:\/\/www.nerdfitness.com\/blog\/3-hiit-workouts-for-beginners-how-to-start-interval-training\/\" target=\"_blank\" rel=\"noopener noreferrer\">interval training rocks<\/a> and should be used by anybody who wants to <a href=\"https:\/\/www.nerdfitness.com\/blog\/running-properly\/\" target=\"_blank\" rel=\"noopener noreferrer\">get better at running<\/a>.<\/strong><\/p>\n<p>Over the weeks, Couch to 5K slowly ramps up the amount of time you spend running and cuts back the time you spend walking until you\u2019re at the point where you can actually run a 5K without stopping.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3332372 \" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/ForrestGump.gif\" alt=\"Mr. Gump ran like 1,000 5Ks when he crossed America.\" width=\"540\" height=\"226\" \/><\/p>\n<p><em><strong>\u201cSTEVE, I\u2019M INTRIGUED. WHY IS COUCH TO 5K SO DANG POPULAR?\u201d<\/strong><\/em><\/p>\n<h3><strong>#1) It\u2019s simple and clear.<\/strong><\/h3>\n<p><strong>Print out a PDF or download an iPhone app and for the next 9 weeks you simply do what it tells you:<\/strong><\/p>\n<p style=\"padding-left: 40px;\">Today, do this.<\/p>\n<p style=\"padding-left: 40px;\">Tomorrow, do that.<\/p>\n<p style=\"padding-left: 40px;\">Repeat.<\/p>\n<p>We&#8217;re all busy. Most of us lead hectic lives. And programs that tell us EXACTLY what to do allow us to follow instructions without needing to figure it out ourselves.<\/p>\n<p>Not that us nerds overanalyze things to the point of <a href=\"https:\/\/www.nerdfitness.com\/blog\/overwhelmed-anxious-how-to-get-unstuck\/\" target=\"_blank\" rel=\"noopener noreferrer\">giving ourselves anxiety attacks<\/a>&#8230;<\/p>\n<h3><strong>#2) Most people think running = weight loss.<\/strong><\/h3>\n<p>If you\u2019re brand new to health and fitness, and you\u2019re trying to lose weight, you\u2019re most likely overwhelmed by what you should start with and how you should train.<\/p>\n<p>Are you gonna go <a href=\"https:\/\/www.nerdfitness.com\/blog\/6-things-you-should-do-before-buying-a-gym-membership\/\" target=\"_blank\" rel=\"noopener noreferrer\">sign up for a gym membership<\/a>, <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-to-hire-a-good-personal-trainer\/\" target=\"_blank\" rel=\"noopener noreferrer\">hire a trainer<\/a>, and start doing <a href=\"https:\/\/www.nerdfitness.com\/blog\/strength-training-101-how-to-squat-properly\/\" target=\"_blank\" rel=\"noopener noreferrer\">squats<\/a> and <a href=\"https:\/\/www.nerdfitness.com\/blog\/strength-training-101-the-deadlift\/\" target=\"_blank\" rel=\"noopener noreferrer\">deadlifts<\/a>?<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3580373\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/04\/steve-deadlift.gif\" alt=\"Rebel Leader Steve showing how to do a 420 lb deadlift at the gym.\" width=\"480\" height=\"270\" \/><\/p>\n<p>As much as I would WISH that was the answer (it&#8217;s probably the fastest path to changing one&#8217;s physique), it&#8217;s often a bridge too far for many folks.<\/p>\n<p>So a majority of newbies equate running with weight loss (which MIGHT be true, but MIGHT not, <a href=\"#couch_to_5k_weight_loss\">I\u2019ll explain here<\/a>), and decide to start with a jog around the block.<\/p>\n<h3><strong>#3) Couch to 5K is not overwhelming.<\/strong><\/h3>\n<p>It&#8217;s a free program (or inexpensive app), and it&#8217;s very approachable.<\/p>\n<p>Programs like P90X and Insanity are designed to appeal to people that consider themselves hardcore (whatever the hell that means).<\/p>\n<p>Couch to 5K appeals to people who are overwhelmed at the idea of doing P90X or Insanity or mustering up the courage to <a href=\"https:\/\/www.nerdfitness.com\/blog\/a-beginners-guide-to-crossfit\/\" target=\"_blank\" rel=\"noopener noreferrer\">go to Crossfit<\/a>.<\/p>\n<p>Couch to 5K makes you think &#8220;maybe I can actually do this&#8230;&#8221; which is the most important part of any fitness journey: <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-do-beginners-get-fit\/\" target=\"_blank\" rel=\"noopener\">starting<\/a>.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3332375 size-full\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/HomerSimpson.gif\" alt=\"Homer wants to eat donuts so he is doing Couch to 5K. I also got jokes (they\u2019re bad).<\/p>\n<p><em>RANT INCOMING!<\/em><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601067\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/warning.gif\" alt=\"Consider this a &quot;warning&quot; on an incoming rant about C25K.\" width=\"400\" height=\"266\" \/><\/p>\n<p style=\"padding-left: 30px;\"><strong>Will the Couch to 5K program help you run a 5k?<\/strong> YES! If you actually stick with it for the entirety of the training program.<\/p>\n<p style=\"padding-left: 30px;\"><strong>Will the Couch to 5K program help you lose weight?<\/strong> MAYBE.<\/p>\n<p style=\"padding-left: 30px;\"><strong>Is Couch to 5K a program that will get you healthy permanently?<\/strong> MAYBE.<\/p>\n<p style=\"padding-left: 30px;\"><strong>Will Couch to 5K make me sexy and look damn good in a bathing suit?<\/strong> MAYBE, but probably not.<\/p>\n<p>Here\u2019s the truth about Couch to 5K: It\u2019s the same truth with popular programs like P90X or Insanity or any other structured workout program:<\/p>\n<p><strong>It <span style=\"text-decoration: underline;\">totally works<\/span> and will help you lose weight if you do two things:<\/strong><\/p>\n<ol>\n<li>You actually complete the program, AND<\/li>\n<li><a href=\"https:\/\/www.nerdfitness.com\/blog\/healthy-eating\/\" target=\"_blank\" rel=\"noopener noreferrer\">You fix your diet<\/a>.<\/li>\n<\/ol>\n<p><strong><b><span style=\"text-decoration: underline;\">MISTAKE #1<\/span>: Couch to 5K <\/b> <span style=\"text-decoration: underline;\">totally doesn\u2019t work<\/span> and won\u2019t help you lose weight if you do two things:<\/strong><\/p>\n<ol>\n<li>You actually complete the program, BUT<\/li>\n<li>You don\u2019t fix your diet.<\/li>\n<\/ol>\n<p>As sexy as it is to think that just going for a run will help you lose weight, the data doesn\u2019t back it up. In fact, as <a href=\"http:\/\/content.time.com\/time\/subscriber\/article\/0,33009,1914974-3,00.html\" target=\"_blank\" rel=\"noopener noreferrer\">Time Magazine rightly pointed out<\/a> years ago and got yelled at for telling the truth, exercise alone won\u2019t make you lose weight.<\/p>\n<p>I believe that to be especially true when <a href=\"https:\/\/www.nerdfitness.com\/blog\/what-burns-more-calories-cardio-intervals-or-weight-training\/\" target=\"_blank\" rel=\"noopener noreferrer\">exercise is only steady-speed cardio<\/a>.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3332384 size-full\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/HomerSimpson2.gif\" alt=\"Homer is doing Couch to 5K...week 1.\" width=\"480\" height=\"366\" \/><\/p>\n<p><strong>In fact, many people gain weight after starting an exercise routine and get completely demoralized.<\/strong><\/p>\n<p><em>What gives?<\/em><\/p>\n<p>As we say here at Nerd Fitness, <a href=\"https:\/\/www.nerdfitness.com\/about-2\/rules-of-the-rebellion\/\" target=\"_blank\" rel=\"noopener noreferrer\">you can\u2019t outrun your fork<\/a>, and nutrition is 90% of the battle.<\/p>\n<p>If you go for a mile run and then stuff your face with extra calories \u201cbecause you earned it,\u201d you\u2019re going to gain weight.<\/p>\n<p>It&#8217;s not because you have a slow metabolism, I promise. It&#8217;s because <a href=\"https:\/\/www.nerdfitness.com\/blog\/why-cant-i-lose-weight-heres-the-truth\/\" target=\"_blank\" rel=\"noopener noreferrer\">you&#8217;re consuming too many calories<\/a>.<\/p>\n<p><b>This is Common <span style=\"text-decoration: underline;\">Mistake #1<\/span>:<\/b><span style=\"font-weight: 400;\"> not fixing your nutrition if you\u2019re running for weight loss! <\/span><\/p>\n<p>If this were a movie, nutrition would be Tom Cruise in<em> Mission: Impossible<\/em> and exercise is that funny sidekick who helps Tom. Crap.<\/p>\n<p><strong>This brings me back to the most crucial question of this entire 5K process:<\/strong><\/p>\n<p><em>Do you even LIKE running?<\/em><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601072\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/batman-running.gif\" alt=\"Batman has to fun whether he likes to or not...part of fighting crime means running 5Ks (ish).\" width=\"499\" height=\"279\" \/><\/p>\n<p>The world is split into three groups:<\/p>\n<ul>\n<li>People that like running and want to run.<\/li>\n<li>People that don\u2019t like running but eventually learn to love it.<\/li>\n<li>People that don\u2019t like running and will never like running.<\/li>\n<\/ul>\n<p><strong>Here&#8217;s that Ronnie Coleman quote, slightly adapted:<\/strong> \u201cEverybody wants to have run a 5K, but many people don\u2019t actually enjoy running.\u201d<\/p>\n<p>Running a 5K is a great achievement and a worthwhile fun goal, but it\u2019s only one way of thousands to \u201c<a href=\"https:\/\/www.nerdfitness.com\/blog\/get-in-shape\/\" target=\"_blank\" rel=\"noopener noreferrer\">get in shape<\/a>.\u201d<\/p>\n<p><span style=\"font-weight: 400;\">Many people feel like Andy Dwyer in <em>Parks and Rec<\/em> when they go running. <\/span><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601172 size-full\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/parks-and-rec.gif\" alt=\"An image showing a damaged character from running too much while training with Couch to 5K.\" width=\"500\" height=\"262\" \/><\/p>\n<p><span style=\"font-weight: 400;\">Some people love that feeling of anguish or pushing beyond the limits, and that\u2019s awesome!<\/span><\/p>\n<p><span style=\"font-weight: 400;\">But for everybody else, they make <span style=\"text-decoration: underline;\">Mistake #2<\/span>: they force themselves to run even though they don\u2019t like it!<\/span><\/p>\n<p><strong>So before you start Couch to 5K, think of it as a science experiment:<\/strong><\/p>\n<p style=\"padding-left: 30px;\">\u201cI hypothesize that following Couch to 5K will help me run a 5K. I also hypothesize I\u2019ll enjoy the process, enjoy how I feel after a run, enjoy running a 5k, and\/or enjoy the achievement of having run a 5k.\u201d<\/p>\n<p>And that\u2019s all this is: an experiment to see if running is the type of exercise you want to continue doing consistently for the next few years.<\/p>\n<p><strong>If 2 weeks into Couch to 5K you\u2019re miserable and hate it: fantastic!<\/strong><\/p>\n<p>You just discovered that you hate running and are now free to NEVER RUN EVER AGAIN FOREVER. It doesn\u2019t make you a failure.<\/p>\n<p>It means your science experiment produced a result that you can now use to inform future exercise decisions.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601635\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/science-experiment.gif\" alt=\"Treat your Couch to 5K experience as an experiment to see if you enjoy running.\" width=\"480\" height=\"270\" \/><\/p>\n<p>Again, it doesn\u2019t make you a failure.<\/p>\n<p>It just means you found a type of exercise that doesn\u2019t work for you.<\/p>\n<p><strong>If you discover you LOVE running and how it makes you feel: fantastic!<\/strong> You can now make running part of your regular exercise routine. Combine this with a good nutritional strategy, and you will build yourself a runner\u2019s physique. And you\u2019ve found something you can do for the rest of your life.<\/p>\n<p><strong>If you are running to prove something to yourself, because a friend is doing it, because you\u2019re raising money for charity, or anything else: fantastic!<\/strong> Do Couch to 5K and then decide after if this is the strategy that you enjoy and want to stick with permanently.<\/p>\n<p><strong><b>Don\u2019t make <span style=\"text-decoration: underline;\">Mistake #2<\/span>: <\/b>If you\u2019re ONLY doing this to lose weight and it&#8217;s making you miserable, quit.<\/strong>\u00a0Don\u2019t run. Ever.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601074\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/really.gif\" alt=\"No, you don&#039;t have to run if you don&#039;t like it. We promise. \" width=\"300\" height=\"304\" \/><\/p>\n<p><strong>Instead, <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-to-determine-your-perfect-workout-plan\/\" target=\"_blank\" rel=\"noopener noreferrer\">pick an exercise you actually enjoy<\/a>.<\/strong> But not because the exercise is going to help you lose weight &#8211; because doing an exercise you love is a constant reminder of \u201cI\u2019m making healthier choices, and thus I should probably eat healthier!&#8221;<\/p>\n<p>If weight loss above all else is your goal, I&#8217;d recommend our <a href=\"https:\/\/www.nerdfitness.com\/blog\/beginner-body-weight-workout-burn-fat-build-muscle\/\" target=\"_blank\" rel=\"noopener noreferrer\">Beginner Bodyweight routine<\/a> you can do at home and combine it with our \u201c<em><a href=\"https:\/\/www.nerdfitness.com\/blog\/healthy-eating\/\" target=\"_blank\" rel=\"noopener noreferrer\">Beginner\u2019s Guide to Healthy Eating<\/a>.<\/em>\u201d I can promise that if you read those strategies and start to implement them in your life, you\u2019ll see results without ever having to set foot on a treadmill.<\/p>\n<p><strong>Phew! Okay, that covers \u201cdo you actually LIKE running?\u201d<\/strong><\/p>\n<p>There\u2019s another massive question you should be asking yourself before you start&#8230;<\/p>\n<h2><a name=\"healthy_enough_for_couch_to_5k\"><\/a>Are You Healthy Enough to Run a 5K?<\/h2>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601190 size-large\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running-713x446-1.jpg\" alt=\"Being chased by zombies is a good way to get you off the couch and running a 5K.\" width=\"713\" height=\"446\" srcset=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running-713x446-1.jpg 713w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running-300x188-1.jpg 300w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running-768x480-1.jpg 768w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running-600x375-1.jpg 600w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Biohazard-Running.jpg 1024w\" sizes=\"(max-width: 713px) 100vw, 713px\" \/><\/p>\n<p><strong>Just because you WANT to run doesn\u2019t mean you SHOULD necessarily start running just yet.<\/strong><\/p>\n<p>It could be a fast track to injury, disappointment, and misery!<\/p>\n<p>Those are literally three of my least favorite things. The fourth being brunch.<a class=\"fn-ref-mark\" href=\"#footnote-1\" id=\"refmark-1\"><sup>[1]<\/sup><\/a><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601075\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/brunch.gif\" alt=\"You won&#039;t find Steve chugging mimosas at brunch like this lady.\" width=\"480\" height=\"270\" \/><\/p>\n<p><strong>Back to your health: are you physically ready to run?<\/strong><\/p>\n<p>If you\u2019re at or close to your goal weight, then starting a running program is a good idea.<\/p>\n<p>Read the section below on \u201c<a href=\"#safety_with_couch_to_5k\">How to not get injured doing Couch to 5K<\/a>\u201d and get started.<\/p>\n<p>If you are obese or very overweight, I think (power) WALKING a 5K is a great goal for the immediate future.<\/p>\n<p><strong>However, I think <span style=\"text-decoration: underline;\">Mistake #3<\/span> would be running a 5K <\/strong><span style=\"font-weight: 400;\"><strong>before properly preparing your body for it!<\/strong> <\/span>In fact, <span style=\"font-weight: 400;\">running prematurely without addressing your weight<\/span>\u00a0might cause damage to your joints and ligaments and cause you to backslide a whole bunch.<\/p>\n<p><strong>WHAT I WOULD DO INSTEAD:<\/strong> Focus on <a href=\"https:\/\/www.nerdfitness.com\/blog\/healthy-eating\/\" target=\"_blank\" rel=\"noopener noreferrer\">healthy eating<\/a>, building the habit of <a href=\"https:\/\/www.nerdfitness.com\/blog\/walking\/\" target=\"_blank\" rel=\"noopener noreferrer\">daily walks<\/a>, and follow a beginner strength-building routine like the <a href=\"https:\/\/www.nerdfitness.com\/blog\/beginner-body-weight-workout-burn-fat-build-muscle\/\" target=\"_blank\" rel=\"noopener noreferrer\">Beginner Bodyweight Circuit<\/a>.<\/p>\n<p>This will build you a solid foundation of strength, core strength, and endurance.<\/p>\n<p><strong>Download our free Bodyweight Workout Worksheet when you sign up in the box below:<\/strong><\/p>\n<div class=\"nf-in-post-signup-leadin\"><\/div>\n<div class=\"nf-in-post-signup one-column split yellow-cta bodyweight shortcode-form-15 \">\n<div class=\"nf-signup-intro\">\n<div><span style=\"font-weight:700\">Grab Your Beginner Bodyweight Routine Worksheet. I&#8217;m overweight but I still want to run!&#8221;<\/strong><\/em><\/p>\n<p>Okay okay okay, fine! You&#8217;ll get better!<\/p>\n<p>This is exactly what I did years ago when I dressed up like a Caveman with 20 of my friends and raised thousands of dollars for kids with cancer to go to summer camp!<\/p>\n<p>\n<iframe loading=\"lazy\" title=\"Nerd Dash 2010 Recap\" width=\"950\" height=\"534\" src=\"https:\/\/www.youtube.com\/embed\/lKJrArg_02w?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<h2><a name=\"safety_with_couch_to_5k\"><\/a>How to Not Get Injured Training For a 5K<\/h2>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601195 size-large\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away-713x475-1.jpg\" alt=\"This LEGO runs 5Ks while running from people who want to glue him to stuff.\" width=\"713\" height=\"475\" srcset=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away-713x475-1.jpg 713w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away-300x200-1.jpg 300w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away-768x512-1.jpg 768w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away-600x400-1.jpg 600w, http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lego-running-away.jpg 800w\" sizes=\"(max-width: 713px) 100vw, 713px\" \/><\/p>\n<p><strong>If you don\u2019t learn how to run correctly, you\u2019re doomed to develop an overuse injury and that&#8217;s going to negate the whole reason you started running in the first place!<\/strong><\/p>\n<p><span style=\"text-decoration: underline;\"><span style=\"font-weight: 400;\">This is Mistake #4<\/span><\/span><span style=\"font-weight: 400;\">: Crappy running form! <\/span><\/p>\n<p>When you run, you\u2019re putting hundreds of pounds of pressure on your joints and ligaments with each bounding step down the road.<\/p>\n<p>This is then repeated thousands of times over the course of training and a race.<\/p>\n<p><strong>No wonder nearly every runner has tons of stories of <a href=\"https:\/\/www.nerdfitness.com\/blog\/injuries\/\" target=\"_blank\" rel=\"noopener noreferrer\">injuries they\u2019ve had to deal with<\/a>.<\/strong> It can be a brutal activity that can wreak havoc even with good running mechanics.<\/p>\n<p>With poor running mechanics, the results are compounded.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601083\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/running-accident.gif\" alt=\"Pay attention to your running technique or things can go wrong!\" width=\"304\" height=\"171\" \/><\/p>\n<p style=\"padding-left: 30px;\">And not the GOOD kind of &#8220;compounded&#8221; like compound interest like you learned in 2nd grade with the story about starting with 1 penny a day and doubling it every day for 30 days.<\/p>\n<p style=\"padding-left: 30px;\">The BAD kind of &#8220;compounded&#8221; like plantar fasciitis and stress fractures and sore IT bands and torn ligaments and crazy soreness all the time.<\/p>\n<p><strong>We don\u2019t want that.<\/strong><\/p>\n<p>I\u2019m going to get super granular into proper running technique in this section, so if you already have perfect running form, you can skip this section. But I\u2019d still read it.<\/p>\n<p>Yeah, you should probably read it.<\/p>\n<p><strong>Here are the &#8220;5 Steps to Not Sucking at Running a 5K,&#8221; thanks to my friend Jason Fitzgerald of <a href=\"https:\/\/strengthrunning.com\/\" target=\"_blank\" rel=\"noopener noreferrer\">Strength Running<\/a>:<\/strong><\/p>\n<h3><strong>1) Lean From Your Ankles<\/strong><\/h3>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601086\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/lean-forward.gif\" alt=\"A gif showing you proper running form for your Couch to 5K (lean forward).\" width=\"480\" height=\"270\" \/><\/p>\n<p><strong>Lean from your ankles, and keep a straight line from your ankle, through your butt, and up to your head.<\/strong><\/p>\n<p>If you\u2019re standing still with this slight forward lean, you should feel like you\u2019re about to fall forward.<\/p>\n<p>\n<iframe loading=\"lazy\" title=\"Running Properly - Lean Forward\" width=\"950\" height=\"534\" src=\"https:\/\/www.youtube.com\/embed\/rP3FNKeJZRE?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<p>When you start running, gravity will help keep you progressing forward. A proper lean from the ankles keeps your body in alignment and loads your muscles properly and efficiently.<\/p>\n<h3><strong>2) Increase Your Cadence<\/strong><\/h3>\n<p><strong>Cadence is your stride rate, or the number of steps you take per minute.<\/strong> It will probably seem weird at first, but you\u2019re putting less stress on your legs with shorter foot strikes.<\/p>\n<p>Your cadence should be at least <span style=\"text-decoration: underline;\">170-190 steps per minute<\/span> when you\u2019re running at an easy, conversational pace. It will probably increase once you start running faster\u2014that\u2019s normal.<\/p>\n<p><em>\u201cSteve, what the hell do I do with \u201c170-190 steps per minute?\u201d<\/em><\/p>\n<p><strong>Great question. Go to Spotify and look for 170-190BPM playlists, like these which I found <a href=\"https:\/\/gizmodo.com\/5906815\/the-most-mathematically-perfect-playlist-for-running\" target=\"_blank\" rel=\"noopener noreferrer\">here<\/a>:<\/strong><\/p>\n<ul>\n<li><a href=\"http:\/\/open.spotify.com\/user\/brentrose\/playlist\/0RJvabRS4LuplXcToel5F9\" target=\"_blank\" rel=\"noopener noreferrer\">170-190 BPM: Hip Hop Playlist<\/a><\/li>\n<li><a href=\"https:\/\/open.spotify.com\/user\/brentrose\/playlist\/6qKU9nHoKJqalKN11kiXPV\" target=\"_blank\" rel=\"noopener noreferrer\">170-190 Rock Playlist\u00a0<\/a><\/li>\n<\/ul>\n<p><strong>Not on Spotify?<\/strong> Cool. (But like, why?) To get a cadence, try running to Outkast\u2019s \u201cHey Ya\u201d and time your strides to match the beat. That\u2019s the cadence you\u2019re looking for:<\/p>\n<p>\n<iframe loading=\"lazy\" title=\"Outkast - Hey Ya! (Official HD Video)\" width=\"950\" height=\"713\" src=\"https:\/\/www.youtube.com\/embed\/PWgvGjAhvIw?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<p>Research has shown<a class=\"fn-ref-mark\" href=\"#footnote-2\" id=\"refmark-2\"><sup>[2]<\/sup><\/a> that increasing your cadence and taking more steps (around 180 per minute) provides many of the same benefits of barefoot running: less impact shock that goes up your legs, improved running economy (or your efficiency, which means you\u2019ll run faster with less effort!), and a reduced chance of injury.<\/p>\n<p>You\u2019ll feel like you\u2019re taking way more steps than normal &#8211; that means you probably had poor form before and now you&#8217;re fixing it!<\/p>\n<p>If your legs get to the point where they&#8217;re going this fast, let me know:<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3332389\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Sonic.gif\" alt=\"\" width=\"395\" height=\"328\" \/><\/p>\n<h3><strong>3) Foot Strike at the Right Time<\/strong><\/h3>\n<p><strong>When your foot comes down and makes contact with the ground, it should be underneath your body, not in front of it.<\/strong><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601091\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/foot-alignmnet-while-running.gif\" alt=\"This gif shows that your foot should be underneath you while running.\" width=\"480\" height=\"270\" \/><\/p>\n<p>Combined with a quick cadence and a slight forward lean from your ankles, you\u2019ll be distributing impact shock evenly\u2014and efficiently.<\/p>\n<p>This aspect of running form is often skipped over by beginning runners.<\/p>\n<p>Instead of focusing on where the foot is landing in relation to the rest of the body, they focus too much on running on their forefoot. If you don\u2019t first land in the right place, a midfoot or forefoot strike will only do more damage.<\/p>\n<p><strong>As you\u2019re running, a good mental cue is to think that you\u2019re just \u201cputting your foot down\u201d in a straight line underneath your body.<\/strong><\/p>\n<p>There\u2019s no reaching or stretching your leg out in front of you. Practicing this mental cue will have your leg touching down almost exactly underneath your center of mass, distributing your weight evenly and safely.<\/p>\n<h3><strong>4) Land on Your Mid-Foot<\/strong><\/h3>\n<p><strong>While not as important as landing underneath your center of mass, becoming a mid-foot striker has a host of benefits.<\/strong><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601092\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/landing-mid-foot.gif\" alt=\"This gif shows that your foot should come down mid-foot when you are running.\" width=\"480\" height=\"270\" \/><\/p>\n<p>It can help you avoid a lot of injuries by absorbing impact shock and preventing a severe heel striking running stride.<\/p>\n<p>Heel-striking can\u2019t be entirely blamed for injuries and labeled \u201cbad.\u201d<\/p>\n<p>Even elite athletes heel strike when they run races! It\u2019s not entirely bad\u2014 especially if you\u2019re putting weight down on your foot just after you heel strike, instead of directly on the heel.<a class=\"fn-ref-mark\" href=\"#footnote-3\" id=\"refmark-3\"><sup>[3]<\/sup><\/a><\/p>\n<p>\n<iframe loading=\"lazy\" title=\"Running Properly - Midfoot Strike\" width=\"950\" height=\"534\" src=\"https:\/\/www.youtube.com\/embed\/5mL4_s71PMM?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<p>What you should focus on is having a higher cadence, landing underneath your body, and not aggressively heel striking.<\/p>\n<p>Try to land with your foot flat on the ground, instead of with your toes angled upwards.<a class=\"fn-ref-mark\" href=\"#footnote-4\" id=\"refmark-4\"><sup>[4]<\/sup><\/a><\/p>\n<h3><strong>5) Symmetrical Arm Swing<\/strong><\/h3>\n<p>Nobody wants to look at you running if you\u2019re flailing your arms wildly all over the place like Elaine dancing from Seinfeld.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601093\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/elaine-arms.gif\" alt=\"Don&#039;t do this while running...maybe dancing...maybe. Def not during a 5K.\" width=\"480\" height=\"310\" \/><\/p>\n<p><strong>An ideal arm swing has your arm bent at about 90 degrees and a front-to-back swing (not side-to-side).<\/strong><\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601094\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/running-arm-swing.gif\" alt=\"Like this gif shows, keep your arms at about 90 degrees while running.\" width=\"480\" height=\"270\" \/><\/p>\n<p>Imagine a pretend line that goes down your mid-line or center of your body. When you run, your hands should not cross over this imaginary line.<\/p>\n<p>Cup your hands loosely together (no clenched fists!) and if you want to use your arms for momentum, pump your elbows, not your hands.<\/p>\n<p>\n<iframe loading=\"lazy\" title=\"Running - Arm Carriage\" width=\"950\" height=\"534\" src=\"https:\/\/www.youtube.com\/embed\/Xo9rlzcQcYw?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<p><strong>Once you incorporate these changes into your running form, you\u2019ll feel a lot more comfortable and your injury risk is going to plummet.<\/strong><\/p>\n<p>For extra credit, learn to run softly and quietly. Foot stomping isn\u2019t allowed and gets increasingly more difficult as you approach 180 steps per minute.<\/p>\n<p><strong>A few other things you want to keep in mind:<\/strong><\/p>\n<ul>\n<li>Keep a tall back, chest up. No slouching.<\/li>\n<li>Look 30-50 meters in front of you &#8211; not head down looking at your toes.<\/li>\n<\/ul>\n<p>Both are easy cues to keep an athletic posture and good running form.<\/p>\n<p>Go back through and read this section a few more times. We know it\u2019s a LOT to think about while running, but it is incredibly important. And tell them you\u2019ll check in with them after your training every day &#8211; if you don\u2019t do your run, they\u2019ll donate $50 of that money to a political cause you HATE.<\/p>\n<p>While you&#8217;re <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-to-build-healthy-habits-that-stick\/\" target=\"_blank\" rel=\"noopener noreferrer\">building the habit<\/a> of running,\u00a0<i><\/i>you need to\u00a0make the pain of skipping your run greater than the pain of doing the run.<\/p>\n<p>Do this enough times until you build up enough momentum and get hooked on that runners high so that you actually look forward to training.<\/p>\n<p><strong>#2) Warm-up before, stretch after<\/strong>. Don&#8217;t do static stretches before your runs. It\u2019s not doing what you think it is<a class=\"fn-ref-mark\" href=\"#footnote-5\" id=\"refmark-5\"><sup>[5]<\/sup><\/a>. Instead, you\u2019re going to warm up your muscles through <em>active<\/em> movement.<\/p>\n<ul>\n<li>Do <a href=\"https:\/\/www.nerdfitness.com\/blog\/warm-up\/\" target=\"_blank\" rel=\"noopener noreferrer\">a dynamic warm-up<\/a> before you run. Continue this by going for a light jog, high knees, and warming up your muscles through movement.<\/li>\n<li>Do the following <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-to-stretch\/\" target=\"_blank\" rel=\"noopener noreferrer\">cool-down stretching routine<\/a> after you run. Stretching after for the win!<\/li>\n<\/ul>\n<p><strong>#3) Make it the first thing you do each day.<\/strong> Build the habit of doing your run first thing in the morning when life hasn&#8217;t had a chance to get in the way.<\/p>\n<p>Sleep in your running clothes.<\/p>\n<p>Put your alarm clock\/phone across the room. Put your running shoes by the door. By <a href=\"https:\/\/www.nerdfitness.com\/blog\/how-to-build-a-batcave-for-habit-change\/\" target=\"_blank\" rel=\"noopener noreferrer\">hacking your Batcave<\/a>, you&#8217;ll minimize the steps between you and the new habit you&#8217;re trying to build.<\/p>\n<p><strong>#4) Strength training makes running easier.<\/strong> Doing 1-2 sessions of strength training per week (on days you&#8217;re not running) will help you burn fat, build muscle, and stay injury-free.<\/p>\n<p>Follow our <a href=\"https:\/\/www.nerdfitness.com\/blog\/beginner-body-weight-workout-burn-fat-build-muscle\/\" target=\"_blank\" rel=\"noopener noreferrer\">Beginner Bodyweight Routine<\/a>, no equipment required. Wear whatever shoes you have so that you can just get started building the habit immediately. If you START to love running, read <a href=\"https:\/\/www.nerdfitness.com\/blog\/stop-foot-pain-a-nerds-guide-to-healthy-feet\/\" target=\"_blank\" rel=\"noopener noreferrer\">our article on proper footwear <\/a>and get yourself some better kicks.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter size-full wp-image-3601101\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/sweet-shoes.gif\" alt=\"Get comfy running a little before you invest in new shoes...because you might not actually like running.\" width=\"300\" height=\"300\" \/><\/p>\n<p>The same is true for \u201crunning clothes.\u201d Do not let this be a barrier to entry.<\/p>\n<p>Start running first and make sure you like it before you go spending any hard-earned cash on stuff you&#8217;re not gonna use.<\/p>\n<p><strong>Oh, and as Coach Jim mentions in the video below, DON&#8217;T RUN IN BRAND NEW SHOES!<\/strong><\/p>\n<p>\n<iframe loading=\"lazy\" title=\"How to Train for a 5k (Don&#039;t Make These 6 Mistakes)\" width=\"950\" height=\"534\" src=\"https:\/\/www.youtube.com\/embed\/ff4AcAQ3HU4?feature=oembed\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture\" allowfullscreen><\/iframe>\n<\/p>\n<p>Trust us on this one.<\/p>\n<p><strong>#6) Sign up for your race as far in advance as possible.<\/strong> Use <a href=\"https:\/\/www.nerdfitness.com\/blog\/the-20-second-challenge\/\" target=\"_blank\" rel=\"noopener noreferrer\">20 seconds of courage<\/a> if you need to, but commit to the race.<\/p>\n<p>If you don\u2019t sign up, you\u2019re going to be much more likely to back out when life gets busy.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3601118\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/busy-cat.gif\" alt=\"Go sign-up for a 5K right now! Don&#039;t be too busy like this cat. \" width=\"295\" height=\"166\" \/><\/p>\n<p>But if you pay for it ahead of time, and get other people to run with you, you\u2019re going to be using <a href=\"https:\/\/www.nerdfitness.com\/blog\/positive-peer-pressure-to-get-in-shape\/\" target=\"_blank\" rel=\"noopener noreferrer\">positive peer pressure<\/a> to follow through on your commitments.<\/p>\n<p><strong>#7) Your race time doesn\u2019t matter!<\/strong> Who cares if you\u2019re the last person to finish? Like the Rock taught us, it doesn\u2019t matter.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3523953\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/DoesntMatter.gif\" alt=\"The Rock doesn&#039;t care what your 5K time is!\" width=\"420\" height=\"210\" \/><\/p>\n<p>What&#8217;s important is that you finish something that you started. That&#8217;s a huge accomplishment in itself.<\/p>\n<p><strong>#8) Start a running club or join one at work &#8211;<\/strong> the more people you surround yourself with that are doing the things you want to do, the better. Hang out with runners that are faster than you.<\/p>\n<p>You&#8217;re the average of the 5 people you associate most with, so you might as well start associating with faster, healthy runners.<\/p>\n<p><strong>#9) Don\u2019t have an in-person running community?<\/strong> That\u2019s cool! <a href=\"https:\/\/rebellion.nerdfitness.com\/index.php?\/forum\/151-running-swimming-biking-walking-hiking\/\" target=\"_blank\" rel=\"noopener noreferrer\">Join the Scouts Guild<\/a> in the Nerd Fitness Rebellion.<\/p>\n<p>It\u2019s the section of our community that does running, biking, swimming, and other distance-based activities!<\/p>\n<p><b>#10) <a href=\"https:\/\/www.nerdfitness.com\/coaching-overview-page\/\" target=\"_blank\" rel=\"noopener noreferrer\">Hire a coach<\/a>. <\/b><span style=\"font-weight: 400;\">Outside of having a group of friends or co-workers keeping you accountable, a coach who routinely checks in with you and your progress can be a godsend. To run again or not&#8230;<\/strong><\/p>\n<p>Many new runners absolutely love the atmosphere at a race; the number pick- up, pre-race motivational speech, cheering crowds, and crossing that finish line.<\/p>\n<p><img loading=\"lazy\" class=\"aligncenter wp-image-3332390\" src=\"http:\/\/bestratefinders.com\/blog\/wp-content\/uploads\/2022\/05\/Seinfeld.gif\" alt=\"\" width=\"354\" height=\"199\" \/><\/p>\n<p><em>Oh, and the post-race beer and meal is the best food and drink you&#8217;ve ever tasted.<\/em><\/p>\n<p>So after the excitement settles down, you need to ask what you want to do next.<\/p>\n<p><strong>Your three options:<\/strong><\/p>\n<ol>\n<li><strong>Run Faster:<\/strong> Sign up for another 5K, keep training, and try to beat your previous race time.<\/li>\n<li><strong>Run longer:<\/strong> Maybe you want to run a longer race like a 5 miler, a 10k, or go slay a bigger dragon, like half-marathons or marathons.<\/li>\n<li><strong>Pick a different activity:<\/strong>\u00a0Going from Couch to 5K to Couch doesn\u2019t help you at all. is entirely dependent on your nutrition. (<span style=\"text-decoration: underline;\">Mistake #2<\/span>: not actually enjoying running)<\/span><\/li>\n<li><b>Make sure you are fit enough to endure the rigors of running! <\/b><span style=\"font-weight: 400;\">If you\u2019re severely overweight, let\u2019s get you in shape FIRST before we put stress on your knees and joints for thousands of running steps. (<span style=\"text-decoration: underline;\">Mistake #3<\/span>: Running before you\u2019re ready)<\/span><\/li>\n<li><strong>Make sure your running technique is solid.<\/strong> It\u2019ll save you years of pain and injury. <span style=\"font-weight: 400;\">(<span style=\"text-decoration: underline;\">Mistake #4<\/span>: Running with improper form)<\/span><\/li>\n<li><strong>Recruit a friend or find a way to stay accountable<\/strong> so you actually do the race!<\/li>\n<li><strong>Who cares about your race time!<\/strong> Just completing the race should be your goal.<\/li>\n<li><strong>Once you finish the race, decide if you want to keep running<\/strong> or if you are going to pick a different activity. <span style=\"font-weight: 400;\">(<span style=\"text-decoration: underline;\">Mistake #5<\/span>: Not having another goal after completing your 5K)<\/span><\/li>\n<\/ol>\n<p><strong>Okay, it&#8217;s your turn.\u00a0<\/strong>I&#8217;d love to hear your experiences when it comes to training for a 5K, and if you enjoyed the process.<\/p>\n<p style=\"padding-left: 40px;\">Have you DONE Couch to 5K?
